Why the program looks the way it does

Two qualities carry nearly all of it. Aerobic capacity tracks most closely with mortality. Muscular strength decides whether you stay independent in later decades. They are trained differently, neither substitutes for the other, and a program that does only one is doing half the job.

Aerobic fitness is built mostly from easy work. High volumes of low intensity build the base, with a smaller amount of hard interval work to raise the ceiling. The ratio surprises people: the sessions that feel least impressive are doing the most.

Strength comes from asking for slightly more. Progressive overload applied to compound movements is the whole mechanism. What changes with age is not the principle but the recovery around it, and muscle loss makes lifting more important later rather than less.

Arrangement matters more than exercise selection. The common mistake is not picking the wrong lifts, it’s repeating the same week indefinitely. Training in phases beats that, and an early phase should deliberately hold loading back, because connective tissue strengthens more slowly than the muscle pulling on it.

Recovery is part of training, not the absence of it. Adaptation happens between sessions, not during them. Pushing every set to failure costs more in fatigue than it returns in stimulus, and what you do on rest days changes how much of the work sticks.
