Two resistance sessions and about 150 minutes of moderate cardio a week captures the large majority of the available longevity benefit. Adding a third lifting session and some higher-intensity work adds a bit more. Past roughly four hard sessions a week the curve flattens while injury risk keeps climbing, which is why the strength scoring stops rewarding progress at the Advanced tier rather than at Elite.
The training floor worth reaching
The guideline minimum is not a compromise position. It is where most of the mortality benefit already sits.
Two resistance sessions a week, full body, covering the main movement patterns. Roughly 150 minutes of moderate aerobic work, most of it easy enough to talk through. That is the floor, and reaching it from zero produces a larger change in risk than anything you do afterwards.
The steepest part of every dose-response curve in this literature is at the left-hand end. Going from nothing to something is worth more than going from a lot to more.
That plateau is specific to the mortality association. The volume-to-hypertrophy relationship does not flatten at the same point: Schoenfeld and colleagues found muscle growth continuing to rise with weekly set volume well past where the mortality curve levels off. Training for health and training for a body are different objectives with different dose-response curves, and the distinction is worth keeping straight.

Where the training dose-response curve flattens
Two separate literatures point at the same shape. The pooled analysis of leisure-time activity found mortality benefit continuing up to about three to five times the guideline minimum and then plateauing. The meta-analysis of muscle-strengthening activity found the association peaked at roughly 30 to 60 minutes weekly and attenuated above it.
That second finding is the surprising one, and worth sitting with. Beyond about an hour of strength work a week, the measured association with lower mortality does not keep improving.
None of this argues against training more. It argues that training more is a choice about what you want your body to do, not a purchase of additional years.
Why strength scoring caps at Advanced
This is where the shape of the evidence becomes a design decision. The strength standards in the app award no additional score above the Advanced threshold, and Elite is displayed without adding anything.
The reasoning follows directly from the flattening. The strength-mortality association is strongest at the weak end and levels off; the cost of chasing a maximal number does not level off, because heavier loads mean longer recovery and a higher injury rate. An injury that stops you training for three months is a direct longevity cost, not a neutral event.
So the cap encodes a judgement: past a point, additional strength is a sporting goal rather than a health one. Where exactly that point sits is arguable, and Advanced is a choice rather than a finding.
If you have three hours a week
Two 45-minute full-body resistance sessions and 90 minutes of walking, in whatever pieces fit. That is under three hours and it clears the resistance floor while covering most of the aerobic one.
The mistake at this budget is splitting the resistance work across four short body-part sessions. Full-body twice covers every pattern with enough progressive overload to matter, and misses less when a week goes wrong.
Consistency beats optimization here by a distance. A program you follow for two years at 80 percent of ideal will outperform a better one you abandon in six weeks.
Lack of equipment is the other common reason people never start, and it is a weaker obstacle than it looks. Is two lifting sessions a week enough?
For the health outcomes, largely yes. The meta-analytic association between muscle-strengthening activity and mortality peaks at around 30 to 60 minutes a week and attenuates after that. Two sessions clears it. If your goal is maximal muscle or a competitive total, that is a different question with a different answer.
Does more cardio keep helping?
It keeps helping, then stops. The pooled dose-response analysis found benefit continuing to roughly three to five times the recommended minimum before plateauing. Nothing suggests harm from more; it simply buys progressively less.
Where does Zone 2 fit?
Most of the 150 minutes should be comfortable aerobic work you can hold a conversation through, which is what Zone 2 describes. It is the volume that is doing the work, and Zone 2 is the intensity at which volume is sustainable.
What if I can only train twice a week?
Then do two full-body resistance sessions and walk. That combination reaches the floor on strength and puts a real dent in the cardio requirement, and it beats an ambitious five-day plan abandoned in March.
