Why Zone 2 targets mitochondria specifically

At low sustained intensities your muscles run mostly on fat. That pathway depends heavily on mitochondrial density and efficiency inside the muscle cell, and training consistently at this intensity is one of the more effective stimuli for increasing that density over time. You are building more of the cellular machinery responsible for aerobic energy production.

There is direct evidence for that. Helgerud and colleagues had forty moderately trained men train three times a week for eight weeks, with all protocols matched for total oxygen consumption. VO2 max rose 7.2 percent in a 4 × 4 minute interval group and 5.5 percent in a 15/15 second group. Continuous running at roughly 70 percent of maximum heart rate produced no significant change.

The boundary of that study matters for a page arguing that Zone 2 is worth doing. It measured VO2 max and nothing else: not mitochondrial density, not fat oxidation capacity, not injury rate, not adherence, which is where the case for easy volume actually sits. A study showing that easy running does not raise a ceiling is not a study showing that easy running does nothing.

How to tell you are in Zone 2

The talk test is the simplest practical guide. You should be able to speak in full sentences without gasping, and not comfortably sing. Too breathless to talk means you have drifted into a higher zone that trains a different system. A heart rate monitor gives a more precise reading if you know your own zones, though the talk test remains reliable for most people.

The common mistake is running Zone 2 too fast. Treating it as a moderate-effort run rather than an easy one blurs the specific stimulus this intensity provides, and you end up neither properly recovering nor properly building the aerobic base.

How much Zone 2 to do, and how often

Most evidence-based programs include several Zone 2 sessions a week, often forming the bulk of weekly volume, with higher-intensity intervals layered in separately rather than replacing the base. Build that volume gradually rather than jumping straight to a large weekly total, which is the more sustainable and injury-conscious route from a lower starting point.

Give it eight to twelve weeks before judging whether it is working. Your pace at the same heart rate usually drifts upward within a few weeks, which is the earliest sign of progress. The fair criticism of Zone 2 training

Zone 2 gets called overrated often enough to be worth answering directly. The intensity is real and so is the adaptation, and the criticism is not that the physiology is wrong.

What is overstated is the idea that Zone 2 alone is enough. It builds the aerobic base and it does not raise your ceiling, which needs harder interval work. A programme of nothing but easy sessions leaves half the adaptation on the table.

The other fair complaint is time. Building a base this way takes hours a week, and for someone with three hours to train, spending most of it going slowly is a real trade rather than an obvious win. That is a scheduling argument rather than a physiological one, and it is the honest reason plenty of people do not stick with it.

How training zones are defined, and which method to trust

Zone 2 is defined physiologically, not by a heart rate number. The number is a convenient approximation of something measured in a laboratory, and knowing what it approximates explains why formulas fail for so many people.

The underlying physiology

As intensity rises, blood lactate stays roughly flat, then begins a first sustained rise — the first lactate threshold, typically around 2 mmol/L. Zone 2 sits just below that point: the highest intensity at which lactate production and clearance remain in balance. Above it, accumulation begins and the session's character changes.

The parallel respiratory marker is the first ventilatory threshold, where breathing rate rises disproportionately to workload. The two thresholds sit close together, which is what makes breathing a usable field proxy.

The methods, ranked by accuracy

  • Lactate testing. A finger-prick series at increasing intensities. The reference method, and accessible now that handheld meters exist, though it requires care to do properly.
  • Metabolic cart testing. Laboratory gas exchange analysis, which identifies ventilatory thresholds and VO2 Max simultaneously. The most complete and the least convenient.

Why heart rate formulas mislead

The familiar 220-minus-age estimate has a wide spread between individuals. For an individual that means the derived zone can be substantially wrong in either direction, and it is wrong systematically for people whose true maximum sits at the tails of the distribution.

Zones anchored to a measured lactate threshold heart rate are considerably better than zones anchored to an estimated maximum. If you have no measured value, trust the talk test over the arithmetic.

The practical failure mode

Almost everyone drifts upward. Zone 2 feels too easy to be productive, which is exactly why the drift happens, and it converts base-building sessions into Zone 3 work that builds neither base nor top end. Checking the talk test mid-session, rather than only at the start, is the simplest correction.
