It also trains grip strength as a genuine byproduct, since the entire load is supported through the hands throughout the lift, and typically allows for the heaviest absolute loads of the major compound lifts, making it one of the more efficient single exercises for building total-body strength in a single movement.
The basic form cues
Push your hips back first as you initiate the movement, keeping the bar or load close to your shins and thighs throughout, rather than letting it drift forward away from your body. Maintain a neutral spine throughout the lift, avoid rounding your lower back under load. And squeeze your glutes hard at the top of the lift rather than hyperextending your lower back to finish the movement.
These are standard, widely-taught strength and conditioning conventions, general principles rather than a single specific research citation, though individual limb proportions can meaningfully affect stance width and bar path from person to person.

Why the lower back is the deadlift's real risk factor
Most deadlift-related injury risk comes specifically from rounding the lower back under a heavy load, not from the hip-hinge movement pattern itself, which is a natural, safe movement when performed with a neutral spine. This is why the "neutral spine" cue is often emphasized above nearly everything else in deadlift coaching, it's the single technical detail most directly tied to injury risk.
The main variations, and which one suits whom
Deadlift is a pattern, not a single lift. The variations load the same posterior chain through different joint angles, and proportions determine which one suits you far more than preference does.
Conventional
Feet roughly hip-width, hands outside the knees. The most hip-dominant version, with the greatest demand on the lower back and the longest range of motion. Suits lifters with relatively long torsos and shorter femurs. Highest technical demand of the three barbell versions.
Sumo
Wide stance, hands inside the knees. The wider stance shortens the range of motion and produces a more upright torso, which reduces shear force on the lumbar spine while increasing the demand on hips and quadriceps. Often better tolerated by people with long femurs or a history of back trouble.
Sumo is sometimes dismissed as cheating because the bar travels less distance. It is a different distribution of effort, not a lesser one.
Trap bar
A hexagonal frame with handles at the sides, so the load sits in line with the body rather than in front of it. This substantially reduces lumbar shear and lowers the technical barrier. Studies comparing it with the conventional barbell find similar or higher force and power output with lower spinal loading.
For general health and longevity purposes rather than competition, the trap bar is arguably the default choice, and there is no meaningful reason to prefer the barbell version unless you intend to compete.
Romanian deadlift
Starting from standing, lowering with a soft knee until hamstring tension limits the range, then returning. Never touches the floor. Trains the hinge and hamstring lengthening specifically, with lighter loads than the full lift. An excellent accessory and a poor substitute for the full pattern.
Choosing between them
- Long femurs, short torso — sumo or trap bar will usually feel structurally better.
- History of lower-back pain — trap bar first, with professional input.
- Limited coaching or no experience — trap bar, which is far harder to perform badly.
- Training for a powerlifting total — conventional or sumo, since those are the competition options.
Frequency
Once weekly suits most people. Deadlifts are among the most fatiguing lifts to recover from because of the load and the amount of muscle involved, and adding frequency usually degrades quality elsewhere in the week. Where the deadlift risk actually sits
Health content frames the deadlift as advanced or risky and best avoided by beginners. The risk factor is specific: poor spinal positioning under load, not the movement itself at a sensible weight.
Learn the hinge before adding weight. The pattern is what you are training, and load only makes a good pattern stronger or a bad one more expensive.
