A wind-down alarm is an alarm set for roughly 30 minutes before your target bedtime, cueing the start of a deliberate wind-down routine rather than marking bedtime itself. The model is Borbély’s, reappraised with colleagues in 2016. It's a specific, concrete technique for actually hitting a sleep duration target consistently, addressing a common gap, most people don't struggle to know they should sleep more, they struggle to translate that intention into consistent action once they're absorbed in something else in the moment.

Average sleep duration alone doesn't capture the whole picture, irregular sleep timing, going to bed and waking at meaningfully different times night to night, disrupts circadian rhythm even when the average total hours across a week looks perfectly adequate. Two people averaging the same 8 hours of sleep can have meaningfully different sleep quality and next-day function depending on how consistent their actual timing is, consistency is a separate lever from raw duration, worth tracking and building deliberately rather than assuming duration alone tells the whole story.

The two-process model, and how to use it

Sleep timing is governed by two independent systems. Most sleep difficulties are easier to solve once you know which of them is misaligned, because the fixes differ.

Process S: sleep pressure

Adenosine accumulates in the brain throughout waking hours and is cleared during sleep. The longer you have been awake, the higher the pressure, and the easier it is to fall asleep. Caffeine works by blocking adenosine receptors — the adenosine is still accumulating, you simply stop perceiving it, which is why the crash arrives when the caffeine clears.

Naps reduce sleep pressure. A long or late nap discharges enough that sleep onset at night becomes harder, which is the mechanism behind the standard advice to keep naps short and early.

Process C: the circadian rhythm

An approximately 24-hour oscillation set primarily by light exposure, which determines when you are inclined to sleep independent of how long you have been awake. This is why you can be exhausted at 4pm and unable to sleep, then alert at 10pm.

How they interact

Sleep comes easily when high sleep pressure coincides with the circadian window for sleep. Insomnia frequently reflects a mismatch: going to bed at a time your body clock considers daytime, or after a nap has discharged the pressure.

The clock also produces a wake maintenance zone in the couple of hours before habitual bedtime — a period when sleep is unusually hard to initiate. Going to bed early after a poor night often lands squarely in it, which is why the attempt fails.

Why the wake time is the lever

The wake time, and the light exposure immediately after it, anchors the circadian rhythm. Bedtime is downstream: fix the wake time and consistent bedtimes follow as sleep pressure builds predictably. Attempting the reverse — holding bedtime constant while wake time varies — leaves the clock unanchored.

Applying it

Fix the wake time seven days a week, within about an hour. Get outdoors soon after. If sleep onset is difficult, delay bedtime rather than advancing it, so pressure is higher when you get in. Keep naps under 30 minutes and before mid-afternoon. Shift the schedule in 15 to 30 minute steps rather than in one jump, since the clock moves roughly an hour a day at best.

Why a specific cue works better than intention

Most consumer health content stops at “go to bed earlier” without addressing the behavioural gap between that intention and following through most nights.
